Free. About twenty minutes, once a day.

The daily track, for the weeks after.

One track, listened to once a day for the first few weeks. Not twenty different recordings — one that has to work as well on day nineteen as on day two. Everything in it is deliberate and none of it is hidden: it tells you at the start exactly what it is doing and why. No authority voice, nothing slipped in while you are relaxed. The middle of it is a practice you already own.

About 21 minutes, including the silences, which are part of it and are not filler.

Settling.

Before anything else: do not listen to this while you are driving, or operating anything, or anywhere you need your attention. It closes your eyes for a while. Come back to it when you can sit down.

Same as the hour: everything in this track is deliberate and none of it is hidden. I talk slowly, the silences are real and some of them are long, and I will ask you to close your eyes. That is all there is to it, and if any part of it is uncomfortable, open your eyes and just listen. It works either way.

All right.

You do not need to do anything for the next twenty minutes. There is nothing to achieve here and nothing to get right.

Sit or lie down, whichever you have. If it is comfortable to close your eyes, close them — if not, pick one spot and let your eyes rest there.

Breathe out slower than you breathe in. Not a big breath. Just slower going out.

Again. Slower on the way out.

Once more, and then stop managing it and let your breathing do whatever it does.

Notice where you are carrying something. Most people have a place — jaw, shoulders, the back of the neck, somewhere in the stomach. You do not have to fix it. Just find it, and let it be noticed.

There is something mystical in that, and I am not going to pretend there is not. I do not mean dreamy. I mean the refined part of you, the divine part, the part that gets drowned out — and it comes closer when the body stops bracing. Breathing out slowly settles the nervous system. That is the whole reason we did it, and nothing lands while a person is braced.

Where you are.

Somewhere behind you is the day you decided. It might have been yesterday. It might have been three weeks ago.

Whichever it is, here is what is true today, and it is true on every single day of this.

You are not in the middle of losing something. You are in the middle of getting something back.

Those two feel almost identical from the inside, especially in the evening, and telling them apart is most of the work. So let us be precise about which one is actually happening.

Your receptors are rebuilding. That started within about two days of your last use and it finishes in roughly four weeks — that is measured, in scanners, in people exactly like you. It is not willpower and it does not require your cooperation. It is happening while you listen to this.

Your dreams are coming back, or they already have, and they may be loud and strange for a while. That is the stage of sleep the plant was suppressing, arriving all at once because it has been waiting.

And the line — the ordinary, unremarkable pleasure of an ordinary day — is coming back up. Slowly enough that you will not notice it happening, and then one day you will notice that it happened.

None of that is a promise I am making. It is a description of what your body does when you leave it alone. Your only job is to not interrupt it.

What the feeling actually is.

Now the part that matters most, because it is the difference between a hard month and an easy one.

At some point today — maybe already, maybe later — you will get a feeling. It is usually described the same way by almost everybody: a kind of emptiness. An itch you cannot locate. Restlessness. Not knowing what to do with your hands or your evening.

And your mind will translate it instantly, automatically, into four words: I want to use.

That translation is wrong, and it is the only thing standing between you and the rest of this.

The feeling is not desire. The feeling is withdrawal. It is what leaving looks like from the inside. Same sensation, completely different meaning — and the meaning is the part you control.

So when it arrives, do not say I want to use, but I am not allowed. That sentence contains a prisoner and a guard, and you are both, and that fight is exhausting and you will eventually lose it.

Say the true thing instead.

*This is the withdrawal. This is the loop, dying. This is what I have been feeling for years without knowing what it was — and every hour it goes on is an hour closer to it being over for good.*

Sit with that for a moment, because it changes what the feeling is for.

For years, that emptiness meant it was time. It was a signal, and it always got obeyed, and obeying it is what kept it alive.

Now it means something else entirely. Now it is the sound of the thing leaving. It is not an alarm any more. It is a receipt.

And here is the practical shape of it, which you will want in about six hours.

It does not last. A craving is an event, not a condition. It rises, it peaks, and it passes on its own, usually inside half an hour, whether or not you do anything about it.

You have almost certainly never watched one all the way through without doing something about it. So you do not actually know, from experience, that it ends by itself.

You are going to find that out this week.

The practice.

So let us do it now, deliberately, while nothing is at stake. This is the one thing worth practising, because it works on this, and on everything after this, for the rest of your life.

If a craving happens to be present right now, use that one — you are lucky, it is the best material there is.

If not, bring one up on purpose. Think about using. Not vaguely — specifically. Where you would be. What you would reach for. The first one.

Do not push the thought away. Bring it closer.

Now find it in your body.

This is the whole move, and it is the part nobody does. A craving feels like a thought about the future, but it is always, underneath, a physical sensation happening now. And a sensation has a location.

So: where is it? Chest? Throat? Stomach? Jaw? Hands? Somewhere behind the eyes?

Take your time. It is somewhere.

Now describe it to yourself as though you had to explain it to somebody who had never felt it.

Is it tight, or hollow? Warm, or cold? Heavy, or light? Still, or moving?

Does it have edges? Can you find the place where it stops and ordinary sensation starts again?

Is it changing while you look at it? Most things do.

Now here is the instruction, and it is the entire practice, and it is four words.

Get curious about it.

Not fight it. Not endure it. Not distract yourself from it and not talk yourself out of it. Turn towards it, the way you would turn towards an interesting noise, and keep looking.

Resistance feeds it. Attention dissolves it. That is not a slogan, it is the mechanism, and it is the one that beat the gold-standard quit programme five times over in a clinical trial.

So keep watching. I am going to be quiet for a while.

Whatever it did — got smaller, moved, faded, stayed exactly where it was — you just did the thing.

You had a craving, and you did not obey it, and you did not fight it either. You looked at it.

That is not willpower. Nothing was resisted. You simply paid attention to something for a couple of minutes, and it could not survive being looked at directly.

And notice: you can do that anywhere. In a car park. At a table. In a conversation. Nobody can see you doing it.

You are not carrying a rule around with you. You are carrying a skill.

The rehearsal.

Eyes closed again if that is comfortable, and keep them closed — we are not finished.

You wrote three lines on the day you decided. A trigger, and what you do instead. If you do not have them in front of you, you know what they are anyway.

Take the first one.

Go to that moment — but a month from now, when your dreams are back and the mornings have changed and an ordinary day has started feeling like something again. You are there. It is happening now. Where are you? What time is it? What can you hear?

The trigger arrives, exactly the way it always does. And you do the thing you wrote down. Watch yourself do it, all of it, at normal speed.

Now stay a little longer, because this is the part almost nobody gets to. It is twenty minutes later and it has passed. What are you doing instead? And what is different about the next morning — the actual morning, waking up, the first ten minutes.

Now the second one. Same thing. The moment, what you do instead, and then twenty minutes later.

And the third.

Open your eyes when you want to.

None of that was positive thinking and none of it was a fantasy. Every one of those is a day that is actually coming, and you just watched yourself do three things you are entirely capable of doing.

And you will watch yourself do them again tomorrow. That is what this part is for.

The arithmetic.

Two more things, and then I will leave you alone until tomorrow.

The first is the sentence to keep for the difficult moments, and it is not the one you would expect.

When your mind offers you the idea — very reasonably, in your own voice, at a plausible moment — the question it asks is: would one be all right?

Do not answer that. It has no good answer, because part of you will always say yes.

Ask the other question instead. Do I want to go back to being someone who uses every day?

Do I want the checking back? The counting? The rounding down when somebody asks? The tiredness at nine in the evening? The dreams gone again, the mornings gone again, the line back down where it was?

That question answers itself, every time, and it is not close. That is why it is the one to ask.

And the second thing.

Whatever day of this you are on, you are further through it than you were when you pressed play. The receptors do not go backwards. The days you have already done are done and they do not have to be done again.

You are not starting every morning. You are continuing.

Close.

So, to finish.

Nothing is being taken from you. Nothing was taken from you on the day you decided, and nothing is being taken from you today.

What is happening is that you have stopped paying, every single day, for something that stopped arriving a long time ago.

You will get an ordinary Tuesday back that feels like something. Food that tastes like food. Mornings that start when you wake up rather than an hour later. A memory that holds what people tell you. And underneath all of it, the thing you have not had in years and will notice last: not checking. Not counting. Not arranging your week around what you have left.

If today was hard, it was one of the days that are hard, and there are a known number of them and you are working through them.

If today was easy, do not go looking for a reason to doubt it. Some of them are easy. That is allowed. Take it.

Come back tomorrow. Same time if you can — it works better as a habit than as a rescue.

And in the meantime, when the feeling comes, you know what it actually is now.

It is not you wanting something.

It is the loop, dying.

That is the end of it. Open your eyes, and sit for a second before you get up.
